Every session starts here

  1. 1.5 minutes easy cardio — bike, rower or brisk incline walk. You should be slightly warm, not tired.
  2. 2.Dynamic stretches — 10 arm circles each way, 10 leg swings each leg, 10 bodyweight squats.
  3. 3.2 warm-up sets of your first exercise with a very light weight before the real sets.

Squat · Push · Pull

  • Goblet Squat

    3 × 8–10

    Rest 90s · Chest up, heels down, squat between the knees.

  • Push-Up (or incline push-up)

    3 × 8–12

    Rest 60s · Body in one line; hands under shoulders.

  • Lat Pulldown

    3 × 10–12

    Rest 90s · Pull with your elbows, not your hands.

  • Dumbbell Shoulder Press

    2 × 10–12

    Rest 60s · Don't arch your lower back; press slightly back.

  • Plank

    3 × 20–30s

    Rest 45s · Squeeze glutes; keep hips level.

How to progress

The whole secret: slowly do a little more over time.

Weeks 1–2

Learn the movements

Use light weights you could do 15 reps with. Stop 3–4 reps shy of failure. Form beats numbers.

Weeks 3–5

Add reps

Keep the weight, but add 1–2 reps per set each week until you hit the top of the range.

3

Weeks 6–8

Add weight

When all sets reach the top of the range, add the smallest jump (2.5 kg) and drop back to the bottom.

4

Week 9+

Repeat or level up

Repeat the cycle heavier, or switch to an upper/lower split. You're officially not a beginner anymore.

Beginner traps to skip

  • Skipping the warm-up to save 5 minutes — it's what keeps you injury-free.
  • Lifting too heavy too soon. Ego lifting is why people quit in week 3.
  • Training 6 days a week. Muscle grows on rest days, not gym days.
  • Comparing yourself to people who've trained for years. Only compare to last week's you.
  • Confusing soreness with injury. Dull ache that fades = normal. Sharp pain = stop.

Your first visit checklist

  • Bring water, a towel and flat shoes.
  • Ask staff to show you the machines — that's literally their job.
  • Start with the lightest dumbbells and do the moves empty-handed first.
  • Wipe down equipment. It's gym law.
  • Everyone is watching their own workout. Nobody is judging yours.
